Sunflower oil is the most widely used cooking oil in India — it's in most restaurant kitchens, most packaged foods, and most Indian homes. It's cheap, neutral-tasting, and has been marketed as "heart healthy" for decades.

Cold pressed soya oil is less well-known. It's made from soybeans, has a mild flavour, and has a nutritional profile that's significantly better than refined sunflower oil.

Here's the honest comparison.

The Fundamental Problem with Refined Sunflower Oil

Before comparing the two oils, it's worth understanding why refined sunflower oil is problematic despite its widespread use.

Sunflower oil is naturally high in linoleic acid — an omega-6 polyunsaturated fatty acid. In its cold pressed form, sunflower oil also contains vitamin E and some beneficial compounds. The problem is what happens during refining:

  1. High-heat deodorisation (200–270°C) converts some of the linoleic acid to trans fats and oxidised lipids
  2. Bleaching removes antioxidants including vitamin E
  3. The omega-6 to omega-3 ratio in refined sunflower oil is approximately 120:1 — one of the worst of any cooking oil

The result is an oil that is high in pro-inflammatory omega-6, contains trace trans fats, and has had most of its natural antioxidants removed. Despite being marketed as "heart healthy," multiple studies have found that replacing saturated fats with refined sunflower oil does not reduce cardiovascular events.

Fatty Acid Comparison

Fatty AcidCold Pressed Soya OilRefined Sunflower Oil
Monounsaturated (MUFA)~23%~20%
Polyunsaturated (PUFA)~58%~65%
Saturated~15%~11%
Omega-3 (ALA)~7g per 100g~0.2g per 100g
Omega-6~51g per 100g~65g per 100g
Omega-6:Omega-3 ratio~7:1~120:1

Cold pressed soya oil's omega-6 to omega-3 ratio of 7:1 is not ideal (mustard oil's 2:1 is better), but it's dramatically better than refined sunflower oil's 120:1.

Nutritional Comparison

NutrientCold Pressed Soya OilRefined Sunflower Oil
Vitamin E~16mg per 100g~5mg per 100g (most destroyed by refining)
Vitamin K~183μg per 100g~5μg per 100g
Phytosterols~221mg per 100g~725mg per 100g*
Omega-3~7g per 100g~0.2g per 100g

*Refined sunflower oil retains more phytosterols than some other refined oils because phytosterols are more heat-stable than vitamins.

Cold pressed soya oil's vitamin K content is notable — it's one of the richest plant sources of vitamin K2 precursors, which are important for bone health and cardiovascular health.

Health Comparison

Cardiovascular Health

Winner: Cold pressed soya oil — the omega-3 content (7g per 100g) provides meaningful cardiovascular benefit. Refined sunflower oil's near-zero omega-3 content and high omega-6 content promote inflammation.

Bone Health

Winner: Cold pressed soya oil — the vitamin K content supports calcium metabolism and bone density. Refined sunflower oil has negligible vitamin K.

Antioxidant Protection

Winner: Cold pressed soya oil — the refining process destroys most of sunflower oil's natural vitamin E. Cold pressed soya oil retains its full vitamin E content.

Cooking Versatility

Tie — both have neutral flavours suitable for any cuisine. Cold pressed soya oil has a slightly lower smoke point (177°C) than refined sunflower oil (227°C), making it less suitable for deep frying.

When to Use Each

Cold pressed soya oil:

  • Everyday cooking at medium heat
  • Salad dressings and marinades
  • Baking
  • Any application where you want a neutral flavour with better nutrition

Refined sunflower oil:

  • Deep frying (higher smoke point)
  • Applications requiring very high heat

Better alternatives for deep frying: Cold pressed rice bran oil (254°C) or cold pressed mustard oil (250°C) — both have higher smoke points than refined sunflower oil and significantly better nutritional profiles.

The Honest Verdict

Cold pressed soya oil is significantly better than refined sunflower oil for everyday cooking. The omega-3 content, vitamin K, and preserved vitamin E make it a genuinely nutritious cooking oil.

However, cold pressed soya oil is not the best cold pressed oil available. Cold pressed mustard oil (omega-6:omega-3 ratio of 2:1) and cold pressed sesame oil (sesamin content) are nutritionally superior for most applications.

The hierarchy for Indian cooking:

  1. Cold pressed mustard oil (best overall nutritional profile)
  2. Cold pressed sesame oil (best for South Indian cooking and finishing)
  3. Cold pressed rice bran oil (best for deep frying)
  4. Cold pressed soya oil (good neutral-flavour option)
  5. Cold pressed groundnut oil (good for Gujarati/Rajasthani cooking)
  6. Refined sunflower oil (avoid where possible)
